You seem pretty set on your nutrition - try changing things up a bit, maybe lose the dairy?
In terms of exercise, are you running at a steady rate constantly? Try doing some sprint intervals or compound movements such as power cleans in the gym. It just takes time!

Yep variety is key. Also find a target to work to rather than jsut slogging it out in the gym everyday. Try something fun like rock climbing or surfing - if this is impossible then use your imagination!

Well I couldnt give you a definite answer as Im not a complete expert, I would expect so - expecially over middle distance swims as your cardiovascular system will be much better.

Try stretching your glutes as well, whilst you are sitting in your chair at work, cross one leg so the ankle is resting on your opposite thigh, then lean forward. Overall flexibility should help loosen your hamstrings so dont neglect your quads, calves, lower back etc.

Anything that utilises other muscles and can help stretch and compliment running.
